Beginner Punch Bag Workout

BEFORE YOU START BAG WORK

Make sure your punch bag is securely installed and has enough clear space around it for you to move safely. Start with controlled punches and increase your intensity gradually.

And because DBT isn't pretending to be a boxing coach:

If you're unsure how to safely set up or use your equipment, ask a qualified boxing coach for guidance.

Todays Goal

Build on everything you've learned so far and introduce punch bag training, combining boxing combinations, movement and cardio into a longer home workout.

Before You Start

Your punch bag doesn't need to be hit as hard as possible. Focus on good control, balance and technique, and work at a pace you can maintain throughout the workout.

Follow a structured seven-minute workout using combinations, movement and changes of pace.

Push your cardio, then slow things down with light head punch ball work to finish..

01.
Warm Up + Shadow Boxing

Before we start working with the punch bag, let's get your body warm and your boxing movements switched on. You'll gradually increase your pace during these five minutes so you're ready for the harder work ahead.

Light Movement — 1 minute

Start with light movement around your space. Use small steps, change direction occasionally and keep your body relaxed.

Add Your Punches — 2 minute

Start adding your jab and combinations while continuing to move. Keep your punches controlled and return to your guard after each combination.

Combination Flow — 2 minute

Choose two or three combinations you've learned and flow between them while moving around your space

The punch bag is more demanding than shadowboxing, so give yourself time to warm up first. Starting gradually helps prepare your body for the work ahead.

Meet Your Punch Bag

This is your first time working with a punch bag, so don't worry about power or speed. We're going to get comfortable with your distance, positioning and movement before you start putting combinations together.

Let's Go

FIND YOUR DISTANCE - 1 Minute

Stand in your boxing stance facing the bag. Take a small step towards it, then back away again. Find a distance where you can comfortably reach the bag with your punches without having to stretch or lean forward.

You shouldn't have to lean forward to reach the bag. If you're stretching for the target, you're probably too far away.

TOUCH THE BAG - 1 Minute

Start with light single jabs. Don't try to hit hard — simply make controlled contact with the bag and bring your hand straight back to your guard.

The bag is supposed to move, don't stop it. It's your job to punch - return to guard - move so the bag is now swinging back and forth in front of you (don't punch the bag when its swinging side to side from where you are standing).

 MOVE AROUND THE BAG — 1 minute

After each light jab, take a small step and move around the bag. Keep your feet underneath you and avoid crossing your feet.

ADD THE COMBINATIONS - 1 Minute

Throw a light 1–2 combination at the bag. Keep your punches controlled, return to your guard and reset your stance after each combination.
After you've done that a few times, try a few other combinations, remember to reset after each and hit the bag front on, not when its swinging side to side.
Also, never hit the bag when it's swinging away from you, always make contact when the bag is in a neutral non-swinging position or when the back is swinging back towards you.

MOVE + COMBINE - 1 Minute 

Now bring everything together.

Move around the bag and use the combinations you've already learned. Throw a combination, reset your position, then move again.

People think throwing punches is the best thing to do on the bag, however, we feel it's the movement and timing that beats everything!

03.
Combination Building

You've learned how to find your distance and make controlled contact with the bag. Now we're going to build your combinations into simple bag work. Focus on accuracy, balance and returning to your guard after every combination.

01 — 1–2 ON THE BAG - 1 Minute

Start with the basic 1–2. Throw the combination at a controlled pace, let the bag move and reset your stance before repeating.

1 → 2 → RESET

After a few repetitions:

1–2 → MOVE → 1–2 → MOVE

02 — JAB COMBINATIONS - 1 Minute

Now bring in the combinations they've already learned.

Try:

1–1–2

1–1–2–1

1–2–1

Choose one combination at a time and concentrate on making each punch controlled and accurate.

03 — COMBINATION + MOVE - 1 Minute

Throw a combination, then move around the bag before throwing again.

Try:

1–2 → MOVE → 1–1–2 → MOVE → 2–1–2

Keep your feet moving naturally rather than standing directly in front of the bag for the entire minute.

04 — CHANGE YOUR ANGLE - 2 Minutes

After your combination, take a small step to the side before resetting. Practise approaching the bag from slightly different angles.

Try:

COMBINATION → STEP LEFT → RESET → FIND THE ANGLE

Beginner Tip

When we say angle, we mean a different position round the bag that you're in after the punches are thrown, usually this is a place that the bag will be in front of you swinging forward and backward when your positioned (not swinging side to side).

Small steps are enough. You don't need to run around the bag.

05 — BAG FLOW - 2 Minutes 

This is their first taste of working independently.

For the 2 minutes, choose your favourite combinations and keep working the bag. Mix punches with movement and change your pace when you feel comfortable.

Your focus:

MOVE → COMBINE → RESET → FIND AN ANGLE → REPEAT 

There isn't a perfect combination to use here. Choose the combinations you've learned and focus on keeping your work controlled and consistent.

THE BAG IS THERE TO HELP YOU PRACTISE

Your punch bag gives you a target for practising the combinations you've already learned. At this stage, focus on accuracy, movement and control rather than trying to hit as hard as possible.

04.
YOUR 7-MINUTE BAG WORKOUT

You've learned the basics of working the bag. Now it's time to put them into practice. Follow the seven-minute workout below and focus on keeping your punches controlled while gradually changing your pace and movement.

01 — STEADY COMBINATIONS

1 Minute

Work the bag at a comfortable, steady pace.

Use combinations such as:

1–2 → 1–1–2 → 2–1–2

After each combination:

RESET → MOVE → REPEAT

Focus: Find your rhythm.

02 — COMBINATION + MOVEMENT

1 Minute

Throw a combination, move around the bag, then throw another.

Try:

COMBINATION → MOVE → COMBINATION → MOVE

Focus: Keep your feet moving.

03 — FAST + CONTROLLED

1 Minute

Increase your work rate.

Try:

10 seconds — faster punches
10 seconds — controlled pace

Repeat throughout the minute.

Fast doesn't mean wild. Keep your balance and control.

Try to step into the bag on this one; keep punching the bag close so the bag stays in a backward tilting position, not like with combinations where the bag moves around after punches.

Focus: Speed without losing technique.

04 — JAB FOCUS

1 Minute

Make your jab the focus.

The jab is the most important punch in boxing, more practise, more perfection, this round strip it back to basics, make sure the technique is still there, and remember your guard.

Try:

1 → 1 → 1–2 → MOVE

Then:

1–1–2 → MOVE → RESET

Focus: Keep your jab active.

05 — COMBINATION BURSTS

1 Minute

Work in short bursts.

In this one, make the combinations quick and faster paced but not compromising technique.

Get the blood flowing more:

20 seconds — combinations
10 seconds — light movement

Repeat twice.

Focus: Work → recover → work.

06 — FINAL BAG MINUTE

2 Minutes

Choose your favourite combo (1-1-2, 1-2-1, 1-1-2-1)

20 seconds fav combo on the same spot thinking of technique,

20 seconds fav combo but move and find the angle after each,

20 seconds fav combo non-stop, quick pace, no breaks, same spot

Then Repeat.

CARDIO FINISH + HEAD PUNCH BALL

You've done the technical work — now we're going to raise your heart rate with some short changes of pace before finishing with light head punch ball work. Work hard, but stay in control.

01 — STEADY BAG WORK

1 Minute

Work the bag at a steady pace using combinations you've already learned.

Try:

1–2 → MOVE → 1–1–2 → MOVE → 2–1–2

Don't worry about power.

Focus: Keep moving and find your rhythm.

02 — FAST + CONTROLLED

1 Minute

This is your first proper cardio push.

Alternate:

10 seconds — FAST, CONTROLLED PUNCHES
10 seconds — SLOW, CONTROLLED PUNCHES

Repeat for the full minute.

Your fast punches should still be controlled. If your technique starts falling apart, slow down.

Focus: Change your pace without losing control.

03 — WORK + RECOVER

1 Minute

Now increase the intensity through short bursts.

20 seconds — COMBINATIONS
10 seconds — LIGHT MOVEMENT

Repeat twice.

During your 20 seconds, choose combinations you're comfortable with.

Focus: Work → recover → work.

04 — FINAL BAG PUSH

1 Minute

This is your last minute on the punch bag. Work at your strongest comfortable pace and use the combinations you've learned.

Try changing your pace throughout the minute:

STEADY → FASTER → STEADY → FASTER

Remember:

Strong and controlled beats wild and exhausted.

05 — LIGHT HEAD PUNCH BALL

2 Minutes (cool down)

Move over to your head punch ball and take a few controlled breaths.

Re-do what you did in the last session, start with palm pushed on the ball, then build into punches, keep practising. 

Keep everything light. This isn't another hard round — use the ball to finish by practising your timing, accuracy and rhythm.

Focus: COOL DOWN → CONTROLLED → ACCURATE

After your harder bag work, we're deliberately bringing the intensity down. Light head punch ball work gives you one final chance to practise timing and accuracy without turning the final minute into another hard cardio round.
